A Full-Body Resistance Band Workout for Beginners
A beginner resistance band routine needs eight exercises, two to three sessions a week, and about twenty minutes: banded squat, glute bridge, row, chest press, overhead press, deadlift, lateral walk and pallof press. Do 2-3 sets of 12-15 reps each, using the band where the last two reps are hard but your form stays clean. Progress by moving up a band level, not by adding endless reps.
The workout
- Banded squat — 3 x 12. Band under both feet, handles at shoulders. Knees track over toes.
- Glute bridge with band above the knees — 3 x 15. Push the knees outward the whole way up.
- Seated row — 3 x 12. Band around the feet, pull the elbows past the ribs, squeeze at the back.
- Chest press — 3 x 12. Band behind the back, press forward, control the return.
- Overhead press — 2 x 12. Band under the feet, press straight up without arching the lower back.
- Romanian deadlift — 3 x 12. Hinge at the hips, keep the back flat, feel it in the hamstrings.
- Lateral band walk — 2 x 12 steps each way. Band above the knees, stay low.
- Pallof press — 2 x 10 each side. Anchor the band at chest height and resist the twist.
How to pick your band level
- Upper body pressing and pulling: start Light.
- Squats, hinges and glute work: start Medium — legs are far stronger than arms.
- The right band is the one where reps 11-15 are genuinely hard and your form does not break.
- Move up a level when you can complete all sets with two reps left in reserve.
A three-day week
- Monday: full routine.
- Wednesday: full routine, one band level heavier on lower body.
- Friday: full routine, add one extra set to the two exercises you find hardest.
- Leave at least one rest day between sessions; bands still create real muscle damage that needs recovery.
Common beginner mistakes
- Letting the band snap back. The lowering phase is where most of the growth happens — take three seconds.
- Standing too close to the anchor, so there is no tension at the start of the movement.
- Choosing a band by colour instead of the printed level; colours are not standardised across brands.
- Using a band with a nick or a shiny worn patch. Replace it — bands fail suddenly, not gradually.
